Pacing Your First HYROX: The Anti-Blow-Up Plan
Every first HYROX blow-up looks the same: a brilliant opening 3km, a grim sled pull, and a last half spent surviving instead of racing. The fitness was there — the plan was not. Here is the pacing doctrine I train with for my own race: negative splits, heart-rate budgets per station, and respect for the one effect first-timers never see coming.

The compromised-running effect
The number that should reorganise your whole race plan: about 48% of a typical finish is running (8×1km), and every one of those kilometres except the first starts with a station in your arms or legs. That is compromised running — and it means your flat 5k pace is a lie in this sport. The same pace that costs you 155bpm fresh costs 170bpm after a sled push; run your "normal" pace all race and your heart rate ratchets up compartment by compartment until, somewhere around station 4, there is nothing left to ratchet.

Each kilometre is judged not by its split but by what you can do at the end of it.
Negative-split doctrine
Plan the second half at equal or higher effort than the first. Concretely:
- Run 1 is the most dangerous kilometre of your race. Fresh legs, adrenaline, a crowded corridor of people sprinting — it is the easiest place to buy a debt you repay all day. Run it at what feels insultingly easy; the field you let go will come back to you from the row onward.
- Runs 2–4 are held, not raced. The strength block — sled push and sled pull — sits in here, and the run after the push is famously the ugliest of the race. Give yourself 200m of deliberately slow running after each sled while your stride returns.
- The row is the pivot. Station 5 is the only seated moment in the event: control your breathing, bank the metres, and take stock. If you feel strong here, the race is about to become fun.
- From the farmers carry, spend it. The carry is short and fast, the lunges reward rhythm over heroics, and after run 8 there is nothing to save for — walk into wall balls with a plan and empty the tank there.
Nobody blows up from going too slow at halfway. The blow-up is always purchased in the first three compartments and delivered in the last four.
Heart-rate budgets, station by station
Think in effort bands rather than exact numbers — race-day heart rate runs high on adrenaline anyway:

If your watch shows max-effort heart rate before station 4, the plan is already broken — the rest of the race becomes damage control.
A worked example: the 1:30 first race
1:30 is solid first solo target — the honest target for a trained first-timer. Here is that race decomposed by RoxDuo's split model:

Two things first-timers always miss in this table. First, the Roxzone: 7% of your race — several minutes — is transitions. Jog them with purpose and know your station lanes; it is the cheapest time on the course. Second, wall balls carry the biggest single station share (8.5%), which is exactly why the doctrine protects your legs until the end — the wall ball guide covers what to do when you get there.
Train the doctrine, not just the engine
- Compromised-running sessions are non-negotiable: 1km repeats straight off sled work, lunges, or wall balls. If every training run starts fresh, race day is an ambush.
- Race simulations — half-race (4 runs, 4 stations) at goal pace — teach your body what the budget feels like better than any chart.
- Practise clean reps under fatigue. A blown pacing plan produces sloppy reps, and sloppy reps produce no-reps — the no-reps guide shows what each one costs.

What pace should I run in my first HYROX?
Slower than feels right — roughly your easy-tempo pace, not your 5k pace. About 48% of a typical finish is running, but every kilometre must leave you able to work the next station. For a 1:30 athlete that is around 5:24/km on average, with the first runs deliberately slower than the last.
What is compromised running in HYROX?
Running on legs and lungs already taxed by station work — which is every single kilometre in HYROX after the first. It is why flat 5k pace is a lie in this sport: the same pace costs far more heart rate after a sled push. Training runs straight off station work is the most race-specific session there is.
Should I negative split a HYROX race?
Yes — plan for the second half of the race at equal or higher effort than the first. In practice that means starting runs 1–3 at what feels insultingly easy. Almost nobody who blows up in HYROX was going too slow at halfway; the blow-up is always purchased in the first three compartments.
How much time do you spend in the Roxzone?
Around 7% of a typical finish — several minutes of a first-timer's race — is spent in transitions. Jog the Roxzone with purpose, know where your station lane is before the race, and treat transitions as part of the course, because the clock does.
What heart rate should I hold in HYROX?
As a doctrine rather than a number: runs and machine stations at a controlled, mostly-conversational effort (roughly threshold or just under), accepting short spikes on the sleds, and only emptying the tank from the sandbag lunges onward. If your watch shows max-effort heart rate before station 4, the plan is already broken.
Is it better to start too slow or too fast in HYROX?
Too slow, and it is not close. A conservative first half costs you 30–60 seconds you can spend back with a strong finish. A hot first half costs minutes you never get back — compromised running punishes early debt at loan-shark rates.
